Introduction to section 5

You’ve explored, experimented, and learned a lot about yourself on this journey. Now it’s time to look forward and use what you’ve discovered to shape the life you want.

Why plan ahead?

When you have a clear idea of where you want to go, your daily choices start to make more sense. Planning ahead gives your present actions more purpose. It helps you stay focused on what matters, especially when distractions (like screens) pull at your attention.

This section is about turning your insights into intentional action. It’s about celebrating your growth—even the small steps—and thinking about how to carry those wins into your future. You’ll create your vision for life, write a letter to your future self, and reflect on what brings you joy offline.

Because here’s the truth: healthy relationships, real connection, and meaningful progress all start with YOU. They don’t just happen, you create them, one choice at a time. Communication skills, confidence, and clarity about your values help you feel more grounded and make it easier to enjoy life beyond the screen.

You may also notice how your choices influence others, friends, classmates, or even adults. Sometimes leading by example is as simple as starting a conversation or showing that change is possible.

SMART is a way to break your goal into small, doable steps.

Let’s break it down:

● S – Specific
Be clear and detailed. What exactly do you want to change about your screen use?
Example: Instead of “I want to use my phone less,” try “I want to stop using my phone during meals.”

● M – Measurable
How will you know if you’re making progress? Use numbers or clear signs.
Example: “I will have phone-free meals 5 days this week” is measurable.

● A – Achievable
Is this goal realistic for your life right now? Start small. A goal that’s too big can feel overwhelming.
Example: “I will turn off notifications for 2 apps” is more achievable than “I will delete all social media forever.”

● R – Relevant
Why does this goal matter to you? Link it to your values or what you care about.
Example: “I want better sleep and focus at school, so I’ll stop using my phone 30 minutes before bed.”

● T – Time-bound
Set a time frame. When will you start? How long will you try this for?
Example: “I’ll do this for 1 week, starting today.”

2. Choose one screen habit you want to change or improve.
This could be:

● Reducing time on a certain app

● Not using your phone during meals or bedtime

● Creating screen-free zones in your day

● Replacing screen time with a fun or creative activity

3. Write your own SMART goal for the next 7 days.

Here’s an example to help:

“I will turn off notifications for Instagram and TikTok and only check them at 5pm each day for 7 days.”

Tip: Start small and realistic. One change, done well, is more powerful than five changes you can’t stick with. You can always level up later!

Okay, you’ve done a lot already! You’ve explored how screens grab your attention, how your emotions and needs drive your habits, and how to reset with quick tools. But how do you make real change stick, not just for a day, but in a way that feels like you?

It starts with knowing your values.

What are values?

Values are the things that matter most to you—deep down. They’re not goals or rules, they’re your inner compass. They help you decide what kind of person you want to be and what kind of life you want to live.

Maybe you value friendship, freedom, creativity, or health. Maybe it’s focus, kindness, fun, or growth.

You can discover your values by noticing what lights you up, what makes you proud, and what feels wrong when it’s missing. Your values are always there. Sometimes you just need to slow down and listen for them.

When you align your screen use with your values, it gets easier to make decisions that actually feel good, not just in the moment, but later too. And when your motivation comes from within (because it means something to you), you don’t need rules or guilt to keep going. That’s called intrinsic motivation, and it’s way more powerful than just trying to “be good” or impress others (extrinsic motivation).

Change takes time.

That’s why this section focuses on small systems and repeatable choices, not big promises or all-or-nothing plans.

Let’s be real: habits don’t change overnight. That’s where resilience comes in: the ability to keep showing up, even when it’s hard or you mess up. The goal here isn’t perfection. It’s to make small changes, reflect without judging yourself, and notice what’s working. Then you can build on it.

You’ll explore how to create screen boundaries that feel kind, not harsh. Boundaries that support your well-being and your goals. You’ll check in on your life balance, and ask: Is my screen time helping me live the life I actually want?

You’ll also explore simple reset tools, including movement — like walking, stretching, or mindful eating — that can help regulate emotions, boost energy, and bring you back to the present when you need it.

This is about making screen habits that fit you, that support your values, and that help you grow, one step at a time.

This section will help you:

Figure out what truly matters to you — your real priorities.

Tell the difference between quick dopamine hits and the stuff that actually feels good later.

Build habits powered by your own “why,” not guilt, rules, or pressure from others.

Set screen boundaries that feel like self-care, not punishment.

Make your screen time work for your life, not steal from it.

Let’s create change that sticks!

So far, you’ve been exploring and observing your relationship with screens.

In Section 1, you learned why screens are so hard to put down, how apps are designed to hook your brain, and how your attention gets pulled in loops you perhaps didn’t even realise were happening.

In Section 2, you went a bit deeper. You started noticing your feelings and needs underneath the scroll, boredom, stress, loneliness, the need for connection or calm, and how your screen use might be helping (or not really helping) with those.

Now it’s time for Section 3, where we get practical!

This is where your awareness turns into action. You’ll learn simple, real-life tools to help you pause, reset, and make choices that feel better, not just for your brain, but for your whole self.

This is where awareness turns into action.

Think of it as building your Digital First-Aid Kit: quick tools you can grab in the moment, when you catch yourself stuck in another scroll loop, reaching for your phone without thinking, or feeling like “just one more video” never ends. Instead of giving up or beating yourself up, you’ll have reset strategies that help you pause, refocus, and feel better in the moment.

In Nonviolent Communication (NVC), a need is something all humans share like the need for connection, fun, rest, safety, or freedom. When our needs are met, we feel more comfortable emotions like calm, happy, and satisfied. When they’re not met, we might feel bored, anxious, lonely, or stressed.

That’s where your phone comes in.

Maybe you feel bored, so you scroll TikTok trying to meet your need for stimulation.

Or you feel lonely, so you check Instagram to meet your need for connection.

Or you’re anxious, so you binge YouTube to escape and find a sense of calm.

The truth is, your screen habits are often your brain’s way of trying to meet a real need.

And that’s not bad. But here’s the catch. Some ways of meeting a need can leave other needs unmet.

For example: scrolling TikTok might give you a little connection, but it could leave you feeling drained, disconnected from real friends, and tired because you stayed up too late.

The good news? You have options. You can meet the same need in a way that doesn’t leave other needs unmet. Feeling lonely? Try calling or messaging a friend instead of just watching what others are doing. Want entertainment? Listen to music while drawing, instead of endless scrolling.

This is where self-awareness becomes a superpower.

When you know what you’re feeling and what you really need, you can choose a strategy that supports your well-being and not just for a moment, but long-term.

But here’s the thing. Getting curious about yourself means being okay with discomfort.

Have you ever picked up your phone to check one thing… and then realised 30 minutes have passed and you don’t even remember what you were doing? That’s not a failure of willpower. That’s design.

Apps are built to grab your attention and not let go. With every like, notification, or scroll, your brain gets a hit of dopamine, your “feel-good” chemical. The problem? The more you chase dopamine from screens, the harder it becomes to enjoy real-life pleasures like a good conversation, a walk outside, or even your favourite hobby.

Neuroscientist Dr. Anna Lembke explains that high dopamine activities (like TikTok binges or gaming marathons) lower our brain’s tolerance for slower, more meaningful rewards like connection, calm, or focus. Over time, this can lead to anxiety, mood swings, poor sleep, and even emotional outbursts over small things.

The truth is, many online behaviours aren’t bad in themselves but how we use them, why we use them, and what they’re doing to our nervous system does matter. Some digital habits wind us up like doomscrolling, constant checking, or comparing ourselves to filtered lives. Others can wind us down like mindful listening, physical touch, or spending time with people who really see us.

This loop has three simple parts…

Part 1: Trigger (What made me reach for my phone?)

Think about what was happening right before you picked up your phone.

Was it a feeling like boredom, stress, feeling awkward, FOMO (fear of missing out), or was it just habit?

Write it down. Start scrolling TikTok? A cue (like boredom) triggers a routine (picking up your phone), which gives you a reward (a hit of fun, distraction, or connection).

Writer Charles Duhigg explains this in his book The Power of Habit—our brains are wired to repeat loops that give us quick rewards, even if they don’t feel good later. The good news? Once you can spot your loop, you can interrupt it and swap in a healthier routine.

Reflection Space

Take a moment to think about the habit you just explored.

Was this habit helping or harming me?

Did it actually make you feel better or did it just fill time? Did it leave you feeling calm and connected, or distracted and drained?

What else could I do next time I feel this trigger?

Now that you know what usually makes you reach for your phone, think of one small thing you could try instead.

Example: If boredom is the trigger, could you stretch, doodle, or chat with someone instead? This isn’t about being perfect, it’s about having options.

Summary & Action

You can’t change what you don’t see. Athletes, musicians, and even public speakers use visualisation to prepare and feel more in control.

The best part? Your brain responds to imagined experiences like they’re real. That means visualising calm, focus, or control can help you actually feel that way especially if you practice it regularly.

You can use visualisations once or repeat them every day, preferably in the morning, to set the tone for your day. Of course, visualisations are optional. Some people love them, others prefer writing. Do what works for you.

Let’s start!

Let’s try something simple that can help you feel more in control anytime you need it.

Find a comfortable position. Gently close your eyes.

Take a slow breath in through your nose… and let it out through your mouth slowly.

Now, imagine yourself holding your phone.

Picture it clearly. Feel its weight, the shape, the screen glowing in your hand.

Notice what your body feels like in this moment. Maybe a little tension, maybe some urge to check something even if it’s very subtle.

Now, in your mind, slow the moment down as if you are decreasing the playback speed on YouTube.

Take a breath and notice something important: you get to choose.

Now imagine you gently set the phone down and as you do, imagine that feeling of pressure or urgency melts away with it. Your body feels lighter. Your mind has space.

Bring your focus to your breath. With each inhale, imagine you’re breathing in clarity and calm.

With each exhale, let go of any noise or pull.

Now picture yourself somewhere peaceful. A place where you feel focused, relaxed, and present. Maybe it’s a beach, a forest, a quiet room, or a place only you know.

In this place, you notice how focused and alive you feel.

Know this: you can come back to this feeling anytime.

The next time you reach for your phone out of habit, you can pause, take a breath, and return to this calm space.

Take one more breath. Gently open your eyes when you’re ready.
